How to Adjust Your Office Chair for a Healthier Back (Step-by-Step)


Why Chair Setup Matters

The Five Adjustments (In Order)

1. Get the Seat Height Right

Sit in your chair with your feet flat on the floor. Your knees should be at a 90-degree angle, and your thighs should be parallel to the ground. If your feet dangle or your knees are higher than your hips, adjust the gas cylinder lever (usually on the left side underneath the seat). This is the single most important adjustment—get this wrong and everything else feels off.

2. Position the Backrest

The backrest should support the natural curve of your lower back (called the lumbar region). Sit back so your shoulders touch the chair, and adjust the backrest height so it fills the gap between your lower back and the seat. Many chairs have a lumbar support knob—turn it until you feel gentle support, not pressure.

3. Recline Tension (If Your Chair Has It)

Find the tension dial, usually underneath the seat or on the side. Turn it until the chair feels stable when you lean back slightly. You should be able to recline without flopping backward. This prevents strain when you're thinking or on a call.

4. Armrest Height

Adjust your armrests so your elbows sit at 90 degrees with your shoulders relaxed. Your arms shouldn't reach up or down—they should rest naturally on the armrests. This takes pressure off your neck and shoulders during typing or mouse work.

5. Seat Depth

There should be 2–3 fingers' width of space between the edge of the seat and the back of your knees. If the seat is too deep, it'll cut off blood flow. If it's too shallow, you won't have enough support. Many office chairs have a seat slide mechanism to adjust this.

A Quick Daily Habit

Once you've set up your chair properly, you're not done—good posture is a habit too. Every morning, sit back fully, keep your shoulders relaxed, and keep your screen at eye level. Take a 2-minute break every hour to stand and stretch.
